How much protein do you need to keep muscle after menopause?

About 1.0 to 1.2 grams of protein per kilogram of body weight a day — more than the standard guideline — paired with strength training, is the best-evidenced way to hold onto muscle as you age through and past menopause. The pairing is the point: protein does most of its work alongside resistance exercise, not on its own.

Where this comes from

Why it works
Muscle is constantly built up and broken down, and eating protein — especially leucine-rich protein — tips the balance towards building. With age that signal weakens, a state called anabolic resistance, and the fall in oestrogen around menopause adds to the loss of muscle and strength. The practical answer is to push harder on both levers at once: a little more protein than younger adults need, and the mechanical stimulus of resistance training, which together restore the muscle-building signal.
What the human evidence shows
A confirmed meta-analysis of 49 randomised trials in 1,863 adults found that extra protein significantly increased strength, muscle size and fat-free mass — as an addition to resistance training — with the benefit levelling off at about 1.6 g/kg/day.1 The effect was smaller in older adults but still present. On intake, international expert consensus (the PROT-AGE and ESPEN groups) recommends about 1.0 to 1.2 g/kg/day for older adults — above the 0.8 g/kg standard — to protect muscle, with leucine-rich protein and roughly 25 to 30 g per meal.
Where the evidence stops
Protein's effect on muscle is greatest with resistance training; on its own it does relatively little, so this is a two-part claim, not a licence to just eat more. The trials often used protein supplements to hit a target intake, but the target is total daily protein — which everyday foods supply — so we frame it as food, not whey. The evidence base is older and midlife adults rather than menopause-specific cohorts; it applies to postmenopausal women, but the studies weren't run in them exclusively. At the higher end, very high protein intakes need care in advanced kidney disease.

Why food, not a protein powder: the goal is a total daily amount of quality protein, and dairy, eggs, legumes, soy, fish and lean meat all reach it while bringing other nutrients with them. A powder can be a convenience, but it isn't a requirement and it isn't magic — we recommend no supplement or brand. And protein without the strength training is only half the plan: the two belong together.

To hold onto muscle through and after menopause, aim for roughly 1.0 to 1.2 g of protein per kg of body weight a day — a bit more than you may have been told — spread across meals at 25 to 30 g, from foods like dairy, eggs, legumes, soy, fish and lean meat. Then do the part that makes protein count: progressive strength training.

Two together beat either alone. Protein without lifting does little for muscle, lifting without enough protein leaves gains on the table, and there's no need for a powder to make it work. More isn't endlessly better either — the benefit levels off around 1.6 g/kg/day.
